Strength training for women
There's a lot of bad advice out there about women's fitness. Too much cardio, not enough weight. Endless restriction, or gentle movement that barely qualifies as training. But the research is clear: strength training is the single most effective tool for body composition change and long-term health — and it's especially crucial after 40.
After 40, the stakes get higher. Muscle mass naturally decreases by 3–8% per decade after the age of 30, with the rate accelerating further after 60. What you do now matters more than you think. Here's what the research and real-world results actually support — and it's more straightforward than most people make it.
Why strength training matters more after 40
Without consistent strength training, muscle loss continues progressively throughout your forties, fifties, and beyond. Less muscle means a slower metabolism, weaker joints and bones, reduced strength and function, and a body that is significantly harder to change.
Muscle is metabolically expensive. The more of it you carry, the more calories your body burns at rest. This is why two women of the same weight and height can have completely different metabolisms and body compositions — one has more muscle, which keeps her metabolism running faster.
Strength training after 40 builds and preserves muscle, keeps your metabolism elevated, improves bone density, strengthens connective tissue, improves insulin sensitivity, and positively affects hormone function. It is the single most effective tool available for long-term body composition and health — and it becomes more important, not less, with age. This is the foundation of body recomposition at any age, but especially after 40.
What most women over 40 are getting wrong
The most common mistake is doing too much low-intensity work and not enough hard work. Endless cardio, light weights for high reps, functional movement classes — none of these provide the stimulus needed to build or preserve muscle effectively.
Your muscles respond to weight being pushed close to failure — the point where completing another rep becomes genuinely impossible despite maximum effort and good form. Without that stimulus, there is no real reason for your body to build or hold onto muscle. Light weights done comfortably do not create change.
The other common mistake is too much volume — too many exercises, too many sets, too many sessions. More is not better. More volume without adequate recovery leads to chronic fatigue, elevated cortisol, poor sleep, stalled results, and a body that is perpetually inflamed and stressed. This is the opposite of what you need.
It's far more effective to perform 2 to 3 high-effort sets, training close to failure, than to cruise through 4 to 6 half-effort sets just to tick boxes.
What the training should actually look like

Recovery matters as much as training
Your body does not grow in the gym. It grows when you recover from it. If you're not sleeping, not taking rest days, and not giving your body adequate time between sessions, you are not building. You are accumulating stress.
After 40, recovery capacity can be reduced. Hormonal changes mean sleep quality is often affected, stress recovery takes longer, and inflammation from training can persist for longer. This is not a reason to train less hard — it is a reason to take recovery more seriously.
Seven to eight hours of consistent quality sleep is non-negotiable. Chronic poor sleep drops strength significantly — in my own experience, poor sleep for several months dropped my compound lift numbers by ten to twenty kilograms! 1-2 genuine rest days per week is so important for your body and your nervous system. Managing stress through daily movement, relaxation practices, and not treating every week as maximum output is also imperative to changing your body but also staying sane!
Nutrition for women over 40
Two to three grams of protein per kilogram of bodyweight, consistently. This is the single most important nutritional variable for body recomposition after 40. Muscle protein synthesis becomes less efficient with age, which means adequate protein intake becomes more — not less — important over time. The majority of my female clients have no trouble consuming this amount of protein, and feel satiated, and have nice even energy throughout the day.
Carbohydrates support training performance and recovery, prioritise them around training. Healthy fats support hormone production, mood, brain function, and satiety — all of which are particularly relevant for women navigating perimenopause and beyond. We need carbs, and for many women it's a lot more than you think! Carbs are not the enemy.
Avoid chronic restriction. Eating too little consistently is one of the fastest ways to accelerate the metabolic and hormonal changes that make body composition harder to manage after 40. Understanding how your body adapts to low calorie intake is crucial — the goal is to eat as much as possible while maintaining your body composition — not as little as possible.
What to expect and when
Meaningful, visible changes take a minimum of twelve weeks of consistent training and nutrition. Most significant transformations take six months to a year. Progress is not linear — there will be weeks where nothing appears to be happening, and months later you'll look back and barely recognise what you've built.
Strength gains are often the first measurable result — and they matter. Getting stronger is not a side effect of the process. It is the process. A stronger body is a leaner body, a more metabolically efficient body, and a more resilient body. At every age, but especially after 40. The mental toughness developed through training hard transfers to other areas of life. Physical strength and mental strength build together — and both compound over time.
